[問題] 新手練跑問題

我有爬過精華區還有一些疑問想請教
我目前主要是有報富邦9k比賽 想請問怎麼鍛鍊
目前9k最好只有1小時3分...希望能像以前至少能縮短到1小時內
平常一周大概就是會練到9~10K3次 會有一天重訓練腿,之後會休息1~2天
深蹲x6leg extensionx6 leg curlx6 Seated Calf Raises X8
其他幾天穿插大概就是10~30分隨便跑一下...
大部分都是跑步機為主
想問的是
1.要怎麼控制自己速度,常常一開始1K衝太快,然後後面就會一點一點遞減,
感覺自己體力跑完其實還有剩不少,可是再快就小腿肌肉會不會先疲勞受不了
光憑身體感覺也很難每周加快一點...
2.不知道是不是意志力問題,用跑步機反而比較有操到的感覺
加上最近一直下雨,想請問有沒有特別給跑步機的練法?
像最近有試著每3K讓速度遞減一點點看能不能跑快一點
3.另外姿勢上之前有看過一點姿勢跑法,但最近發現好像如果把平常的步伐縮更小的話,
小腿抬起高度降低,速度會更快,大腿靠膝蓋附近也會比較輕鬆,
但是這樣幾乎都只靠小腿出力稱不到20分鐘....
那要照這姿勢跑比較好還是用原本自然一點跑法比較好?
4.另外還有就是有沒有人有推薦的課表,看精華區的雖然有距離
可是不知道個人要用多快的速度跑...
